1000m @ moderate pace, 3 min rest

1000m @ easy pace, 2min rest

1000m @ moderate pace, 3 min rest

4x (100m sprints, 100m walk)

Total 3400m+ 400m walk

As per usual feel free to cut down the total volume if 3400m is a bit too much, perhaps reducing the 1000m to 800 or 600.
